Sinking legs are the most expensive problem in amateur freestyle. Every degree your legs drop below your body line turns your streamlined shape into a plow, and you pay for it on every single stroke. Beginners feel it as exhaustion, not as a position, which is why so many people conclude they lack fitness when what they actually lack is balance. I spent sixteen years having coaches correct my body line a centimeter at a time, and the good news from all of that is simple: leg position is a skill, not a body type sentence. Here are the six causes I see, and the fix for each.
Why do my legs sink when swimming?
Because your lungs make your chest float while your dense, muscular legs do not, so your body naturally rotates around its center like a seesaw with all the buoyancy at one end. Biomechanists measure this rotation as underwater torque, the tendency of the feet to sink relative to the chest, and research on front crawl swimming found that swimmers with higher underwater torque had a higher energy cost at every speed: the more your legs want to sink, the more energy each meter costs you. Some of that torque is anatomy. Most of what separates a swimmer whose legs ride high from one dragging their feet is technique, which is what the six causes below are about.
How do you balance your body in freestyle swimming?
You lean on your chest and lead with a quiet, neutral head, letting the buoyancy of your lungs lift your hips and legs from the other end of the seesaw. Coaches call it pressing the buoy: tip a little of your weight forward onto the sternum and the water pushes back, and because your body pivots around its center, the front going slightly down sends the hips and legs up. Balance in freestyle is not held by kicking harder. It is arranged, by head, chest, and core, and then the kick only has to do its real job, which is propulsion.
Is your head position sinking your legs?
If you swim with your eyes looking forward at the wall, yes, almost certainly. The head is heavy, and carrying it high forces an arch in the back that drops the hips and legs like the other end of a lever. The fix is to look at the bottom of the pool, straight down or very slightly forward, with the back of your neck long, and let the water hold your head the way a pillow would. Most swimmers feel like they are swimming downhill the first time they do it correctly. That feeling is the fix working.
Is holding your breath dropping your hips?
Indirectly, yes: breath holding creates tension and a lifted, hurried breath, and both wreck your line. A swimmer who holds air exhales and inhales in the same instant above the surface, which takes time, so the head lifts, and every lifted breath sends the hips down. A steady underwater exhale keeps the breath quick and low and keeps your chest relaxed enough to press into the water. Is your kick coming from the knee?
A knee-driven kick pulls your legs down twice: the bent knee drags like a brake, and the kick pushes water forward instead of back. The kick should start from the hip, travel through a mostly straight but relaxed leg, and finish with a floppy, flexible ankle, with your feet churning the surface behind you rather than pedaling below you. If your feet are a foot below the surface, no amount of effort will fix what position is breaking. Two lengths of kick with a board, focusing on boiling the water behind you rather than splashing it, resets the pattern.
Is a loose core letting your body bend?
If your midsection is passive, your body bends at the waist and the legs trail low no matter what your head and chest do. The fix is light, constant tension, the same feeling as a gentle plank: ribs down, glutes lightly engaged, body connected from fingertips to toes. This is trainable on land, and it is one of the main reasons swimmers benefit from core work in dryland training. In the water, my favorite check is kicking in a streamline on your back: if your hips sink there, your core is the missing link.
Is poor rotation flattening you out?
Swimming flat makes balance harder, because a flat body gives the sinking force of your legs the widest possible surface to act on and disconnects your stroke from the hips. Rolling along your long axis, around 45 degrees to each side, lets each stroke ride a narrower, longer shape through the water. Rotation and leg position feed each other: swimmers who start rolling properly usually feel their legs rise within a session. Are you just built to sink?
Partly, maybe: lean, muscular, long-legged bodies carry less natural buoyancy in the legs, so some swimmers do start with more torque to manage than others. But build determines your starting point, not your ceiling, and equipment can close the gap while your technique catches up. A pull buoy shows you what a balanced body feels like.
